Pre-workout is the most oversold category in any supplement shop. Loud tubs, made-up ingredient names, "explosive" everything. Strip the marketing away and almost every pre-workout on the market is built from the same four or five ingredients — and only some of them actually do anything.
Here is what is in the tub, what each part does, and how to tell whether you are paying for performance or for flavouring.
The ingredients that do the work
Caffeine — this is the one you feel
Almost all of the "kick" from a pre-workout is caffeine. It reduces how hard effort feels, sharpens focus, and is one of the few supplements with decades of consistent research behind it.
Typical pre-workouts carry 150–300 mg per scoop, which is one to three cups of coffee. Effective range for most people is roughly 3–6 mg per kilogram of bodyweight, taken 30–45 minutes before training.
Important: caffeine has a half-life of around 5 hours, so a 6 PM session can still be in your system at midnight. If you train in the evening and sleep badly, this is usually the reason — not the training.
Citrulline — this is the "pump"
L-citrulline (or citrulline malate) raises nitric oxide, which widens blood vessels and increases blood flow to working muscle. That is the full, tight feeling people call a pump, and it also supports endurance across repeated sets.
The dose matters and most tubs underdose it. Research uses 6–8 g of citrulline malate, or 3–4 g of pure L-citrulline. Plenty of pre-workouts list 1 g, which is there so it can appear on the label.
Beta-alanine — the tingling
That itchy, prickly feeling on your face and hands is beta-alanine. It is harmless and it fades as you get used to it. It is not a sign the product is "strong" — it is just a side effect, though a lot of brands lean on it because it makes the product feel like it is working.
Beta-alanine helps buffer acid build-up in muscle, which mainly benefits hard efforts lasting one to four minutes. It works by building up in the body over weeks, not from a single dose — so taking it only on training days at 2–5 g does very little. It needs daily use.
Creatine — useful, but not here
Some pre-workouts add creatine. It works, but creatine needs to be taken every single day to saturate your muscles, and you probably do not take pre-workout every day. Buy it separately — it is cheaper and it actually does its job that way. We covered this in detail in our creatine guide.
The ingredients that mostly fill space
BCAAs in a pre-workout add little if your daily protein is adequate. Arginine is poorly absorbed as a nitric oxide booster — citrulline is the better route. Long lists of exotic-sounding plant extracts at tiny doses are there for the label, not for you. And a "proprietary blend" that hides individual doses is a reason to be sceptical: if the doses were good, the brand would print them.
How to read a pre-workout label
- Find the caffeine number. This tells you how strong it will feel. Under 150 mg is mild, over 300 mg is a lot.
- Find the citrulline number. 6 g+ of citrulline malate means the brand is serious. 1 g means it is decoration.
- Check for a proprietary blend. If doses are hidden, assume they are small.
- Count the servings, not the grams. A 375 g tub at 30 servings and a 215 g tub at 35 servings are very different products.
Do you actually need one?
Honestly? No. Nobody needs pre-workout. It is a convenience product, and the effect is real but modest — it will not change your results the way consistent training, adequate protein and sleep will.
It genuinely helps when: you train early in the morning, you train after a long work day, or you are pushing heavy sessions and want the focus. It is a poor idea when you are chronically underslept and using it to paper over that — that is a cycle that gets worse, not better.
A useful middle ground: caffeine tablets plus a separate citrulline powder gives you the two ingredients that matter, at proper doses, for less money than most tubs. It just tastes like nothing.

Using it sensibly
Start with half a scoop the first time, whatever the label says — tolerance varies enormously and a full scoop of a strong product on an empty stomach is unpleasant. Take it 30–45 minutes before training. Do not stack it with coffee or an energy drink on the same day. Avoid it within about 6 hours of bedtime. And take periodic breaks: caffeine tolerance builds, and the answer to a weaker effect is a week off, not a bigger scoop.
Pre-workout is not suitable for everyone. If you have a heart condition or high blood pressure, take medication, are pregnant or breastfeeding, or are under 18, do not use a stimulant pre-workout without speaking to your doctor first. This article is general information, not medical advice.
